Sleep quality responds far more to when and where you sleep than to what you take before bed. Start with the levers that move most.
Consistency outperforms duration
A steady wake time — including weekends — stabilises circadian rhythm more effectively than chasing an extra hour on any single night. Your body predicts and prepares for sleep. Irregularity removes the prediction.

Light is the primary signal
Bright light within an hour of waking anchors your circadian clock and sets the timer for melatonin release roughly 14 to 16 hours later. Ten to twenty minutes outdoors beats any indoor lighting, even on an overcast day.
In the evening, reduce overhead and blue-heavy light for the final two hours. Low, warm lamps at eye level or below are enough — you don't need to sit in the dark or buy anything.
Temperature and environment
Core body temperature must fall to initiate sleep. A cool bedroom, around 17 to 19°C for most people, supports that. A warm shower or bath 60 to 90 minutes before bed helps by driving peripheral blood flow and accelerating heat loss afterwards.
Darkness and quiet are worth investing in properly: blackout coverings and, if needed, earplugs or steady background noise.
What to move away from bedtime
Caffeine has a half-life of roughly five to six hours, so an afternoon coffee is still active at midnight. Alcohol shortens sleep latency but fragments the second half of the night and suppresses REM. Large meals close to bed raise core temperature and disturb sleep onset. Intense training late can work for some people and not others — test it.
Where sleep supplements fit
Magnesium glycinate has reasonable support for sleep quality, particularly where intake is low. Glycine has small studies showing improved subjective sleep quality and faster onset. L-theanine may help with pre-sleep mental activity. Low-dose melatonin is best understood as a circadian timing tool for shift work and jet lag, not a nightly sedative.
